5K to 10K Running Plan: 6-Week Step-by-Step Schedule
A progressive transition plan to build your aerobic base, avoid shin splints, and comfortably conquer your first 10 km distance.
01The 10% Weekly Mileage Rule
Transitioning from 5K to 10K is about building aerobic capacity without overloading your joints. Increase your weekly total distance by no more than 10% each week. If you currently run 15 km a week across three runs, your next week should be 16.5 km.
02The 3 Core Weekly Runs
Structure your week into three distinct efforts: 1) Easy Conversational Run (4-6 km at a pace where you can talk in full sentences), 2) Tempo or Interval Run (5 km with bursts at 5K race pace), and 3) The Weekend Long Run (gradually extending from 6 km up to 9 km by Week 5).
03Strength & Cadence Drills
Prevent runner’s knee and calf tightness by adding 15 minutes of bodyweight squats, single-leg glute bridges, and calf raises twice a week. Aim for a running cadence of 165–175 steps per minute to minimize ground impact shock.
04Taper & Race Strategy
In Week 6, cut your total volume by 40% to let your muscle glycogen fully replenish. On race day, start the first 3 km slightly slower than your target pace, settle into rhythm from 4–7 km, and empty the tank in the final 3 km.
